For adults over 50, core strength supports steady movement in daily life. Pilates instructor Nicolle Lopez-Ellis says these muscles help support the spine and pelvis, making tasks such as standing from a chair, carrying groceries, walking confidently and reaching easier to manage without losing balance.

Her three-movement routine uses bird dog, bridge and dead bug, with no planks. Bird dog works balance, coordination and the core; the goal is to keep the shoulders and hips level rather than lifting an arm or leg as high as possible. Bridge asks the core to stabilize the pelvis while strengthening the hips.

Dead bug focuses on controlled limb movement while keeping the lower back from arching and the torso still. Lopez-Ellis, founder of NuPilates in New Jersey, recommends beginners move slowly and complete the routine two to three times weekly, gradually making the exercises more challenging. Bird dog and dead bug are listed at one to two sets of six to eight repetitions on each side.
